Iron-deficiency anaemia diet: what to eat to rebuild ferritin and haemoglobin
Fatigue, pale skin, hair falling out and breathlessness on the stairs are often not "the charm of autumn" but iron deficiency. The good news: this is one of the few causes of chronic fatigue that diet has a real, measurable effect on. The worse news: simply "eating red meat" usually isn't enough, because iron absorption is decided less by how much of it you eat than by the company it keeps. This guide shows how to set up your plate so the iron actually reaches your blood.

What iron-deficiency anaemia is, and why ferritin falls first
Iron is the building block of haemoglobin — the protein in red blood cells that carries oxygen. When iron is short, the cells are smaller and poorer in oxygen, and the body suffocates at the cellular level: hence the fatigue, palpitations and breathlessness. The key point: haemoglobin only falls at the very end. First the body draws on its iron stores, whose measure is ferritin. That's why you can have a "normal" complete blood count and haemoglobin yet already depleted stores and full-blown symptoms — this is latent iron deficiency. Who is most at risk? Menstruating women (monthly blood loss), people who are pregnant (rising demand), vegans and vegetarians (less absorbable plant iron), athletes (especially runners — micro-trauma and greater needs) and people with gastrointestinal conditions (coeliac disease, inflammatory bowel disease, after bariatric surgery, H. pylori infection), which impair absorption.
Heme vs non-heme iron: where the big difference comes from
In food, iron comes in two forms, and they are absorbed completely differently:
Heme iron comes from animal products — meat, offal, fish. The body absorbs it easily and efficiently (on the order of 15–35% of a portion) and, importantly, its absorption is almost unaffected by the other components of a meal.
Non-heme iron is iron from plants: legumes, grains, leafy vegetables, seeds. It's absorbed far more poorly (often below 5–10%) and is very sensitive to what you eat alongside it — some components multiply its absorption, others almost block it. And it's precisely this sensitivity that is the lever you can deliberately use.
Vitamin C: the cheapest absorption lever
Vitamin C is the most effective "booster" of plant iron — it can increase its absorption several times over from the same meal, because it converts iron into a more absorbable form and disarms some of the blockers. The rule is simple: to every source of non-heme iron, add something with vitamin C in the same meal. In practice: peppers, parsley, citrus (or a squeeze of lemon on a salad), sauerkraut, broccoli, tomatoes, blackcurrant. Lentils with peppers and parsley, or millet with a fermented side, isn't a matter of taste — it's a concrete move for absorption.
Absorption blockers: coffee, tea, calcium and phytates
Here lies the most common mistake: people eat plenty of iron and still end up deficient, because at the same time they eat or drink something that blocks it.
Coffee and tea (tannins). A cup of coffee or strong tea with your dinner can markedly reduce non-heme iron absorption. You don't have to give them up — just separate them in time: drink them at least an hour before a meal or 1–2 hours after it, rather than "with your plate".
Calcium and dairy during a meal. Calcium competes with iron for absorption, so a glass of milk, yoghurt or a large portion of cheese at the same meal lowers how much iron you take up. Dairy is healthy — just move it to a different time of day than your main "iron" meal.
Phytates from whole grains and legumes. Wholegrain products and legumes are a valuable source of iron, but they also contain phytates, which partly bind it. Soaking, sprouting and fermentation help: soaking legumes overnight, sourdough in bread, or thorough cooking noticeably improve iron availability.

A plant-based and vegan strategy
On a plant-based diet, rebuilding iron is entirely possible, but it takes awareness — because you're starting from iron that's harder to absorb. Three levers work together: more sources of non-heme iron through the day (legumes, grains, seeds, green vegetables), vitamin C with each of them and soaking/sprouting/sourdough, which weaken phytates. On top of that, separate coffee, tea and dairy from your main meals. Separately, look after vitamin B12 — it's practically absent from plants, so on a vegan diet it needs supplementing, and a deficiency of it in itself causes anaemia (more on that below).
Not always iron: B12 and folate
Although iron deficiency is the most common cause of anaemia, it isn't the only one. Anaemia is also caused by vitamin B12 deficiency (a vegan diet, stomach conditions, age, some medications) and by folate (folic acid) deficiency — these produce cells that are unusually large, rather than small as with iron. That's why anaemia isn't treated blind: the cause is decided by tests — the complete blood count (including MCV, i.e. cell size), ferritin, transferrin/transferrin saturation, and if needed B12 and folate. If anaemia persists despite diet and supplements, be sure to go back to your doctor — a source of blood loss must be ruled out.

A sample day with iron in mind
This isn't a menu "to copy out", but an illustration of the logic: iron in every meal, vitamin C beside it, and coffee, tea and dairy kept away from the plate.

Notice: you drink your coffee between meals, not with them, and the yoghurt lands at the evening meal, not with the lentils at the main meal. These small shifts — without adding any food — can genuinely increase the amount of iron you actually absorb.

Frequently asked questions
Why do I have anaemia symptoms when my haemoglobin is normal? Because haemoglobin only falls at the very end. The iron stores are depleted first, and their measure is ferritin — low ferritin with a "normal" complete blood count is latent iron deficiency, which already causes fatigue and hair loss.
Will diet alone cure iron-deficiency anaemia? Diet is the foundation and guards against recurrence, but with an already developed deficiency, rebuilding stores by food alone takes a very long time — you usually need iron supplementation chosen by your doctor. Above all, the cause has to be found and removed.
Do I really have to give up coffee and tea? You don't have to give them up — you just need to separate them in time from iron-rich meals. Drink them an hour before, or 1–2 hours after a meal, rather than "with your plate".
